Is Coffee Helping or Hurting Your Energy?

You know the routine. You wake up tired, make coffee, feel human again, then somewhere around 2 pm, your energy disappears, and you're reaching for another cup. So is coffee actually giving you energy, or is it simply making you feel less tired?

Caffeine can genuinely increase alertness and reduce feelings of fatigue. But regular use can also lead to tolerance, while caffeine consumed too late in the day can interfere with sleep, potentially creating the exact tiredness you're using coffee to fight.

A systematic review and meta-analysis of 24 studies in Sleep Medicine Reviews found that caffeine reduced total sleep time by about 45 minutes on average and reduced sleep efficiency by 7%.

That doesn't mean coffee is bad. It means how much you drink, when you drink it, and how your body responds may matter more than whether you drink coffee at all.

What Does Coffee Actually Do to Your Energy?

Coffee doesn't create energy in the same way food does.

Its main stimulant, caffeine, works primarily by blocking adenosine receptors in the brain. Adenosine is one of the compounds involved in the build-up of sleep pressure throughout the day.

When caffeine blocks that signal, you can feel more awake and less tired. That's why a morning coffee can make a genuine difference to alertness.

Feeling more alert isn't necessarily the same as having more energy. Caffeine can temporarily change how tired you feel without replacing the sleep, food, movement, or recovery your body actually needs. This is where coffee can become a double-edged sword.

Coffee can turn down the feeling of tiredness. It can't replace the recovery that caused it.

Why Your Morning Coffee May Stop Feeling as Powerful

If your first coffee used to feel like a dramatic transformation but now barely registers, you're not imagining it.

Regular caffeine consumption can lead to tolerance to some of its effects.

Research comparing habitual and non-habitual caffeine consumers has found that frequent consumption can reduce some of caffeine's effects on alertness. In one controlled study, habitual consumers experienced withdrawal-related reductions in alertness, meaning some of the caffeine benefit could effectively be restoring them towards their normal baseline rather than pushing them substantially above it.

This helps explain a familiar cycle:

Coffee → temporary alertness → regular caffeine use → tolerance → less noticeable effect → another coffee.

That doesn't mean every coffee drinker is trapped in a caffeine cycle. People respond differently, and caffeine can still have useful effects in habitual consumers. But if you increasingly need multiple coffees simply to feel normal, tolerance may be part of the picture.

Stopping suddenly can also make things feel worse before they get better. Caffeine withdrawal can include headache, fatigue, reduced alertness, irritability and difficulty concentrating. Symptoms commonly begin within 12–24 hours of stopping and can last several days.

In other words, the exhaustion you feel without your morning coffee doesn't necessarily prove that you "need" caffeine. It may partly reflect withdrawal.

The Biggest Problem With Coffee Might Be When You Drink It

For many people, the most important coffee question isn't "How much?" It's "What time?"

Caffeine has a long enough effect in the body that an afternoon coffee can still influence your sleep that night.

A 2023 systematic review and meta-analysis in Sleep Medicine Reviews found that caffeine consumption reduced total sleep time, reduced sleep efficiency, and reduced deep sleep. The researchers estimated that a standard 250 mL coffee containing about 107 mg of caffeine would need to be consumed roughly 8.8 hours before bedtime to avoid reducing total sleep time.

That is a surprisingly early cut-off. If you normally go to bed at 10 pm, that research would put the theoretical cut-off around 1:12 pm.

Of course, individual responses vary. Some people can drink an espresso after dinner and sleep normally. Others notice that even an afternoon coffee affects their sleep.

But here's the trap: You may not notice the sleep disruption immediately. Instead, you wake up slightly less refreshed the next morning, reach for coffee earlier, and repeat the cycle.

If you're struggling with daytime fatigue, experiment with moving your last caffeinated drink earlier rather than immediately adding another one. Your sleep may tell you more about your energy than your coffee mug does.

So, Should You Drink Coffee Before or After Breakfast?

There's no universal rule that coffee must be consumed after breakfast. The more useful question is how you personally respond to it.

Some people tolerate coffee well on an empty stomach. Others experience stomach discomfort, shakiness, anxiety, or a racing feeling and may prefer having it with food.

If coffee makes you feel wired rather than energised, changing the timing or reducing the dose may be more useful than simply switching brands or adding another cup.

And remember that "one coffee" isn't a standard caffeine dose.

Caffeine levels can vary substantially depending on the type of coffee, preparation method and serving size. FSANZ notes that naturally occurring caffeine levels in coffee can vary, and caffeine exposure assessments identify coffee as the major contributor to caffeine intake among Australian adults.

That large takeaway coffee may contain considerably more caffeine than the small coffee you make at home.

What About the Afternoon Coffee Crash?

The classic afternoon crash isn't necessarily caused by coffee itself. Your energy naturally changes throughout the day, and factors including insufficient sleep, meal patterns, stress, physical activity, and your individual circadian rhythm can all contribute.

But caffeine can complicate the picture. If you use coffee to push through tiredness late in the day, you may temporarily feel better while increasing the chance that caffeine interferes with your sleep later.

And once poor sleep feeds into the next day's fatigue, another coffee becomes an easy solution. This is why the better strategy isn't necessarily "quit coffee."

It's to stop using caffeine as the only tool you have for managing energy.

How Much Caffeine Is Too Much?

There isn't one number that perfectly suits every adult.

FSANZ's 2026 caffeine review found that, for non-pregnant adults, intakes up to 400 mg per day were not associated with adverse effects in its risk assessment, although individual sensitivity varies. The assessment also found that some Australians regularly exceed this level.

Pregnancy is different: FSANZ's assessment uses 200 mg per day as the recommended maximum for pregnant women.

And more caffeine isn't automatically better.

Higher intake can increase the likelihood of unwanted effects such as anxiety, jitteriness, and sleep disruption.

So instead of obsessing over a perfect number, look at your own response.

Ask:

  • Do I need increasingly more coffee to feel alert?
  • Do I get headaches or fatigue when I skip it?
  • Does afternoon coffee affect my sleep?
  • Do I feel energised or simply less sleepy?
  • Am I using coffee because I enjoy it, or because I cannot function without it?

Those answers can tell you more than your coffee order.

What Can You Do If Coffee Isn't Working for You?

You don't necessarily need to go from four coffees a day to zero. A more realistic approach is to experiment.

Move caffeine earlier. If you're drinking coffee into the afternoon, try bringing your final caffeinated drink forward.

Reduce the dose. A smaller coffee may provide enough stimulation without giving you as much caffeine.

Don't automatically respond to tiredness with caffeine. Try water, a short walk, daylight, movement, or a proper meal first.

Protect your sleep. If coffee is helping you stay awake during the day but making it harder to sleep at night, the trade-off may not be worth it.

If you want to reduce caffeine, consider doing it gradually. Abrupt withdrawal can cause headaches, fatigue, and difficulty concentrating, so a slower reduction may be easier for some people.

And if you're looking for an alternative to relying on caffeine, focus first on the fundamentals: adequate sleep, regular movement, balanced meals, hydration, and sufficient overall nutrition.

Coffee can be a useful tool.

Caffeine can increase alertness, reduce perceived fatigue, and even improve physical performance in certain situations. Research supports caffeine's ability to enhance several forms of exercise performance, although the size of the effect varies between people and activities.

The problem begins when coffee becomes the foundation of your energy strategy.
